The Back Squat
The king of the seven and the lift that pays for the whole program. Bar over midfoot, brace before you bend, knees over the toes, plus the fixes that matter and the no-rack dumbbell swap.
The Bench Press
Won or lost in the setup. Shoulder blades pinned, elbows half tucked, a touch quiet as a whisper, and the rule that never bends, rack safeties or a spotter on every heavy set.
The Standing Military Press
Your whole body is the bench. Glutes squeezed, ribs stacked, bar path close to the face, and the head-through lockout that stacks the bar over your shoulders and midfoot.
The Bent-Over Row
A pulling lift wearing a hinge costume. Freeze the torso angle, pull with the elbows to the lower ribs, full stretch and full squeeze on every rep, and never let the heave creep in.
The Deadlift
The most honest lift in the gym, with one rule above the rest, the bar stays close. Flat back before it leaves the floor, slack pulled out, push the floor away, and reset everything between reps.
Weighted Dips
The squat of the upper body. Shoulders down away from the ears, depth to parallel and no deeper until you earn it, with assistance logged as a negative number in the app so you start exactly where you are.
Weighted Pull-Ups
Every rep starts before your arms bend. Set the shoulder blades, pull until your chin clears the bar, lower to a full hang, and let the app climb the added weight from wherever you are today.
Warm-Up and Stretch
The exact warm-up ramp and the between-set stretches the app deals out every session, taught once here so every guided timer feels familiar and no bar ever gets loaded cold.

Do I need a gym full of machines?
No. The program is built around full-body compound lifts that need very little equipment. A barbell or dumbbells and somewhere to move is enough to follow everything.
Will lifting like this make me bulky?
