Iron and Zinc

Two minerals asking for the same transporter, and a ratio that decides whether it matters.

Evidence: Human clinical evidence

Iron and zinc compete for shared intestinal transporters, and human studies show zinc inhibits iron absorption when the two are given together as a solution in fasting conditions. The threshold depends on the ratio between them rather than on either dose alone. Notably, that inhibition was largely not observed when both minerals were provided in actual food, which makes this mainly a supplement-timing question.

The mechanism, in plain terms

Iron and zinc are chemically similar enough that your intestine partly handles them with the same machinery.

Specifically, they compete for binding to shared transporters, including one called DMT1 and another called Zip14, which sit on the surface of the cells lining your small intestine and pull minerals across.

There are only so many of those transporters. So when a large amount of one mineral arrives, it occupies capacity that the other one needed, and less of the second gets through.

That is a simple competition rather than anything more elaborate. No binding protein trap like the one zinc sets for copper, no long-lasting change. Just two minerals at one door at one moment.

Which has a useful consequence: the effect is about what arrives together, so it responds to separating the doses in a way that some interactions do not.

What actually happens to people

Here is the part worth getting precise about, because the finding is more specific than the general warning suggests.

A 2012 paper in Biometals reviewing human studies found an inhibitory effect of zinc on iron absorption when both minerals were given together as a solution in fasting conditions.

The thresholds it reported are genuinely informative. At a low iron dose of 0.5 mg, inhibition appeared once the zinc to iron ratio reached about 5.9 to 1 or higher. At a higher iron dose of 10 mg, inhibition occurred at a ratio of just 1 to 1.

That difference makes mechanistic sense. The more mineral you send at a limited number of shared transporters, the sooner competition bites.

Now the part that changes the practical picture entirely. The same review reported that a negative interaction was not observed when iron and zinc were provided in a composite hamburger meal, in premature formula, in human milk, or in cow milk. In wheat flour, a decrease in iron absorption appeared in only one of three studies.

So the honest summary is that this is a supplement interaction rather than a food interaction. Two minerals in water on an empty stomach compete measurably. The same two minerals inside a meal mostly do not.

Which is a considerably more useful thing to know than everything competes with everything.

The doses and durations that show up

The variable that matters here is the ratio, not the absolute dose of either.

A modest amount of zinc alongside a large iron dose is a different situation from a high-dose zinc supplement alongside a small iron amount, even though both are described as taking iron and zinc together.

That is also why a multivitamin containing sensible amounts of both is not the concerning pattern. The concerning pattern is a standalone high-dose mineral supplement taken fasting alongside another one.

Duration is less important here than for zinc and copper, because this is a competition at the point of absorption rather than an accumulating trap. Miss some iron from one dose and you have missed some iron from one dose.

Worth knowing separately: high dose zinc taken long term without copper is a genuinely different and more serious interaction, and if you are taking zinc at that level, that page matters more than this one.

The honest hedge

This interaction is real and it is also modest, and I would rather you knew where it applies than avoided both minerals out of vague caution.

It applies to supplements taken together fasting. It mostly does not apply to food. If you eat meat, you are getting iron and zinc in the same bite constantly, and the human data says that combination behaves differently from two capsules in water.

The bigger issue in practice is not the competition, it is that both minerals get taken blind. Zinc status is genuinely measurable, and a 2009 systematic review in the American Journal of Clinical Nutrition analysing 32 potential biomarkers confirmed plasma zinc responds dose-dependently to dietary change and works as a reliable biomarker. Iron stores are measurable too.

Testing before supplementing solves more here than any timing rule does, and it matters especially for iron, where excess causes real harm.

So. What to actually do.

Tonight, at no cost. Check whether your iron and your zinc are taken at the same moment, and check the doses on both labels. The ratio between them is the variable that matters.

Separate the supplement doses. Different meals, or a couple of hours apart. That removes most of the competition, and it costs nothing.

Do not worry about food. Iron and zinc arriving together inside an actual meal did not show the inhibition in the human studies, so this is not a reason to change how you eat.

Pair iron with vitamin C rather than with another mineral. That improves non-heme iron absorption instead of competing with it.

Test rather than stack. Ferritin with hs-CRP for iron stores, and ask about zinc alongside an inflammation marker, since inflammation lowers plasma zinc independently of your status.

Ferritin read alongside hs-CRP shows your iron stores, and plasma zinc is a validated biomarker provided it is drawn fasting and read alongside an inflammation marker, since inflammation lowers it independently of status.
Does vitamin C help with this?
It helps the iron side. Vitamin C improves non-heme iron absorption, so taking iron with a vitamin C source rather than alongside another mineral works in your favour. It does not stop zinc competing, which is why separating the doses is still the main move.
